Setup

  1. A heavy dumbbell in each hand, arms straight, shoulders pulled back.
  2. Stand tall, brace, eyes forward.

How To Do It

  1. Walk in a straight line with short controlled steps.
  2. Keep the ribs down and the shoulders from rounding forward.
  3. Set both weights down together, under control.

Breathing

Breathe steadily throughout.

Common Mistakes

  • Rounding the upper back under the load.
  • Taking long strides and losing the brace.
Coach Sam's cue: Tall spine, short steps, do not rush.

Programming It

Four to six carries of 15-30m, heavy.

Why This Exercise Works

Carrying is the most transferable strength exercise there is: grip, traps, trunk and legs all loaded at once, in a pattern you actually use. Heavy and short is the version that builds strength — light and long becomes conditioning, which is a different goal.

Where You Should Feel It

Grip, traps and everything holding you upright, with the effort climbing steeply after twenty metres. Short and genuinely heavy is the version that builds strength.

Where It Fits in a Program

Builds grip, trap and trunk strength simultaneously — the most transferable carry there is. Build the day around it rather than fitting it in wherever there is a gap.

Progressing and Regressing It

To progress the heavy farmer's walk: add load rather than distance once the walk stays upright. To regress it: use straps if the grip fails first, or shorten the distance.

Who It's For

Anyone chasing grip and trunk strength. Keep the distance short — long light carries are conditioning, which is a different goal and a different session.

Equipment and Substitutions

This version uses heavy dumbbells. Kettlebells substitute directly here. So does a cable, if you would rather have constant tension than a free weight.
