Paused Goblet Squat

Own the bottom. The paused goblet squat takes the bounce out of the bottom position and shows you whether you actually control the depth you claim. Squat until the hip crease passes the knee, then hold the brace before standing. Relaxing at the bottom is the fault. A few honest seconds down there fixes more technique than any cue.

Setup

  1. Dumbbell or kettlebell held against the chest, elbows tucked inside the knees.
  2. Feet shoulder width, toes slightly out.

How To Do It

  1. Squat down until the hip crease passes the knee.
  2. Hold the bottom for a full three seconds without collapsing.
  3. Stand up out of the hole with no bounce.

Breathing

Hold the breath through the pause, exhale standing.

Common Mistakes

  • Relaxing in the bottom and losing the brace.
  • Shortening the pause because it is hard. The pause is the exercise.
Coach Sam's cue: Own the bottom for three full seconds.

Programming It

Three sets of 5-8 with a three-second pause.

Why This Exercise Works

The pause removes the stretch reflex, so you cannot bounce out of the bottom. Three seconds at depth exposes whether the position is genuinely held or merely passed through, and it builds strength exactly where most squats are weakest.

Where You Should Feel It

Everything a goblet squat does, plus the bottom position becoming genuinely uncomfortable by the third second. The pause removes the bounce and shows you what you actually control.

Where It Fits in a Program

The pause removes the bounce and exposes whether you actually own the bottom. Everything else in the session should be arranged around this one.

Progressing and Regressing It

To progress the paused goblet squat: lengthen the pause before you add load. To regress it: shorten the pause to two seconds and keep the depth.

Who It's For

Anyone whose squat depth collapses under load. Three seconds at the bottom fixes more technique than any cue.

Equipment and Substitutions

The version shown uses a dumbbell or a kettlebell. No bell? Use a dumbbell for the grinds. For anything that swings, pick a different exercise from the list rather than improvising.

Common Questions

What muscles does the paused goblet squat work?

The paused goblet squat primarily trains the quads, glutes, core.

How many sets and reps should I do?

Three sets of 5-8 with a three-second pause.

What are the most common paused goblet squat mistakes?

Most often: relaxing in the bottom and losing the brace; shortening the pause because it is hard.

Do I need a dumbbell or a kettlebell to do this?

This version uses a dumbbell or a kettlebell, and it trains the quads, glutes, core. A dumbbell substitutes for the pressing and rowing. The offset load is only essential once the bell starts moving fast.

Is this safe if I have an existing injury?

The paused goblet squat loads the knee and ankle, so stiff ankles or an irritable knee will show up early. Sharp pain at a single point is the one to stop for; a general burn is not. Not medical advice.
