Half-Kneeling Press

Glute on, ribs down. The half-kneeling press puts one knee on the floor so the trunk has to hold the position instead of the lower back arching to finish the rep. Press straight overhead without leaning. It is the fastest way to find out how much of your standing press was coming from a backward lean.

Setup

  1. Half-kneeling, one knee down, front foot flat, weight at the shoulder.
  2. Squeeze the down-side glute and tuck the ribs.

How To Do It

  1. Press straight overhead without leaning.
  2. Finish with the biceps by the ear.
  3. Lower under control to the shoulder.

Breathing

Exhale on the press.

Common Mistakes

  • Arching the lower back to finish the press.
  • Letting the torso drift sideways to help.
Coach Sam's cue: Glute on, ribs down, press straight up.

Programming It

Three sets of 8-12 per arm.

Why This Exercise Works

Kneeling removes the legs from the press, which means whatever weight you can move is genuinely the shoulder's. It also exposes a rib flare instantly. With one knee down you cannot lean back to cheat the bar overhead; you simply fail.

Where You Should Feel It

The shoulder doing all the work, with the glute of the down leg squeezing to keep you upright. It exposes a rib flare instantly, because you cannot lean back to finish.

Where It Fits in a Program

One knee down forces the trunk to stabilise instead of the lower back arching. Everything else in the session should be arranged around this one.

Progressing and Regressing It

To progress the half-kneeling press: add load, or press from tall kneeling with both knees down. To regress it: reduce the load until the ribs stay down through lockout.

Who It's For

Anyone whose standing press has become a lean-back. It is the fastest way to find out how much of your press was legs and lower back.

Equipment and Substitutions

The version shown uses a dumbbell or a kettlebell. A dumbbell substitutes for the pressing and rowing. The offset load is only essential once the bell starts moving fast.
