Jefferson Curl

Roll down one bone at a time. The Jefferson curl loads spinal flexion deliberately, rolling down from the chin through the spine to build tolerance through a full range. Light weight only. Loading it like a deadlift is the opposite of what it is for, and it suits lifters, gymnasts and dancers building range rather than anyone with an angry back.

Setup

  1. Stand on a box holding a light dumbbell, feet together, legs straight.
  2. This is a mobility drill, and light means light.

How To Do It

  1. Roll down one vertebra at a time, chin to chest first.
  2. Let the weight pull you into the stretch at the bottom.
  3. Roll back up the same way, stacking the spine from the bottom.

Breathing

Exhale on the way down, breathe into the stretch.

Common Mistakes

  • Loading it like a deadlift. This is the opposite of a braced lift.
  • Bending the knees to reach further.

Two to three sets of 5-8, very light and very slow.

Why This Exercise Works

This deliberately loads spinal flexion, which is the opposite of what most lifting teaches. Done slowly with a very light weight it builds tolerance in the back and hamstrings through a full range; done heavy it is exactly what everyone warns you about. The weight stays light on purpose.

Where You Should Feel It

A deliberate, controlled stretch down the hamstrings and the whole back of the spine. It is the one exercise here that intentionally loads spinal flexion, which is why the weight stays very light.

Where It Fits in a Program

Loaded spinal flexion for controlled mobility. Light weight only. It sits well in the back third of a session, or on its own as filler.

Progressing and Regressing It

To progress the jefferson curl: add range before load: deficit first, then a small increment. To regress it: reduce the range and use no weight at all.

Who It's For

Anyone building tolerance through a full spinal range: typically lifters, gymnasts and dancers. Not appropriate if you have an acute disc issue, and never a place to add weight quickly.

Equipment and Substitutions

What you need for this one: a light dumbbell. Kettlebells substitute directly here. So does a cable, if you would rather have constant tension than a free weight.
