Backward Sled Drag

Stay low, let the legs pull. Dragging a sled backwards is almost entirely muscle shortening, which builds the quads and leaves next to no soreness behind. Walk backwards with short deliberate steps. Standing tall removes the quad work entirely. It is standard knee rehab that happens to build legs for everyone else too.

Worked muscles are highlighted. The loop runs the backward sled drag from start to finish.

Setup

  1. Face the sled, straps or handles in both hands, arms straight.
  2. Sit into a quarter squat, chest up.

How To Do It

  1. Walk backwards, pulling the sled with short deliberate steps.
  2. Stay low. This is a quad and knee-health drill.
  3. Keep constant tension; do not let the strap go slack.

Breathing

Breathe steadily throughout.

Common Mistakes

  • Standing tall, which removes the quad work entirely.
  • Letting the arms do the pulling instead of the legs.
Coach Sam's cue: Stay low, let the legs pull.

Programming It

Four to eight drags of 20-30m.

Why This Exercise Works

Dragging backwards loads the quads concentrically with no lowering phase at all. No eccentric means almost no soreness, which is why backward sled work is used to train knees that cannot tolerate squatting yet.

Where You Should Feel It

Quads burning hard, with no lowering phase at all, which means almost no soreness two days later. That absence is exactly why it exists.

Where It Fits in a Program

Almost pure concentric work, so it builds the quads with essentially no soreness. It earns a place at the front of a session; accessories can wait for the tail.

Progressing and Regressing It

To progress the backward sled drag: add load or distance freely; recovery cost stays low. To regress it: reduce the load and shorten the drag.

Who It's For

Anyone with knees that cannot tolerate squatting yet. It is standard knee rehab and it also just builds quads without a recovery cost.

Equipment and Substitutions

As written here it uses a sled. No sled? Pushing a loaded barbell on turf, or a heavy carry from the list below, gets close to the same conditioning effect.

Common Questions

What muscles does the backward sled drag work?

The backward sled drag primarily trains the quads, knees.

How many sets and reps should I do?

Four to eight drags of 20-30m.

What are the most common backward sled drag mistakes?

Most often: standing tall, which removes the quad work entirely; letting the arms do the pulling instead of the legs.

Do I need a sled to do this?

This version uses a sled, and it trains the quads, knees. Sleds are rare outside serious gyms. A weighted carry or an incline walk covers most of what this delivers.

Is this safe if I have an existing injury?

The backward sled drag loads the knee, hip and lower back together, which means a problem in any one of them can surface here. If a rep reproduces the pain you already have, stop the set and get it looked at. Not medical advice.
