Superman Hold

Reach long, do not crank up. The superman hold lifts the arms, chest and legs off the floor together, training the back of the trunk that almost every ab routine leaves out. Cranking the neck back to gain height is the fault. It is a beginning rather than a destination: once half a minute is easy, move to loaded back extension work.

Lower Back, GlutesBodyweightBeginner
Animated form guide for the superman hold: a two-pose loop with the lower back, glutes highlighted
Worked muscles are highlighted. The loop runs the superman hold from start to finish.

Setup

  1. Lie face down, arms extended overhead, legs straight.
  2. Forehead resting on the floor.

How To Do It

  1. Lift the arms, chest and legs off the floor together.
  2. Hold, squeezing the glutes and reaching long.
  3. Lower under control.

Breathing

Breathe steadily and do not hold your breath.

Common Mistakes

  • Cranking the neck back to gain height.
  • Bending the knees to lift the legs higher.
Coach Sam's cue: Reach long, do not crank up.

Programming It

Three holds of 15-30 seconds.

Why This Exercise Works

Lifting the chest and legs off the floor loads the spinal erectors and glutes isometrically with no equipment and no compression. It is a starting point rather than a destination. Once thirty seconds is easy, move to a back extension.

Where You Should Feel It

The lower back and glutes working isometrically with no equipment and no compression. It should feel like effort, not pinching.

Where It Fits in a Program

The other half of core training, and the half almost everyone skips. It pairs neatly with a heavy lift: hold while you would otherwise be waiting.

Progressing and Regressing It

To progress the superman hold: hold longer, or lift opposite limbs only for a rotational demand. To regress it: lift the upper body only, or the legs only.

Who It's For

Anyone starting back extension work. It is a beginning rather than a destination. Once thirty seconds is easy, move to a proper back extension.

Equipment and Substitutions

Nothing to buy and nowhere to be, which is the point. If it is too easy, the harder variations below are the progression, not added weight.

Common Questions

What muscles does the superman hold work?

The superman hold primarily trains the lower back, glutes.

How many sets and reps should I do?

Three holds of 15-30 seconds.

What are the most common superman hold mistakes?

Most often: cranking the neck back to gain height; bending the knees to lift the legs higher.

Can I do this without any equipment?

Yes. This version needs no equipment at all. It trains the lower back, glutes using bodyweight alone, which is why it travels well and works as a warm-up, a substitute, or a full session on its own.

Is this safe if I have an existing injury?

The superman hold loads the knee, hip and lower back together, which means a problem in any one of them can surface here. If a rep reproduces the pain you already have, stop the set and get it looked at. Not medical advice.
