Superman Hold
The other half of core training, and the half almost everyone skips.
Setup
- Lie face down, arms extended overhead, legs straight.
- Forehead resting on the floor.
How To Do It
- Lift the arms, chest and legs off the floor together.
- Hold, squeezing the glutes and reaching long.
- Lower under control.
Breathing
Breathe steadily — do not hold your breath.
Common Mistakes
- Cranking the neck back to gain height.
- Bending the knees to lift the legs higher.
Programming It
| Goal | Sets | Reps | Rest |
|---|---|---|---|
| Strength | 3–5 | 4–6 | 2–3+ min |
| Muscle | 3–4 | 8–12 | 60–90 sec |
| Endurance / Conditioning | 2–3 | 15–20 | 30–45 sec |
Why This Exercise Works
Lifting the chest and legs off the floor loads the spinal erectors and glutes isometrically with no equipment and no compression. It is a starting point rather than a destination — once thirty seconds is easy, move to a back extension.
Where It Fits in a Program
The other half of core training, and the half almost everyone skips. It pairs neatly with a heavy lift — hold while you would otherwise be waiting.
Progressing and Regressing It
To progress the superman hold: hold longer, or lift opposite limbs only for a rotational demand. To regress it: lift the upper body only, or the legs only.
Equipment and Substitutions
Nothing to buy and nowhere to be — which is the point. If it is too easy, the harder variations below are the progression, not added weight.

Common Questions
What muscles does the superman hold work?
The superman hold primarily trains the lower back, glutes. The listed muscles are highlighted in the animation above so you can see where the work should be felt.
How many sets and reps should I do?
Three holds of 15-30 seconds.
What are the most common superman hold mistakes?
Most often: cranking the neck back to gain height; bending the knees to lift the legs higher. Both are easier to catch on video than in the moment — film one set from the side and watch it back.
Can I do this without any equipment?
Yes — this version needs no equipment at all. It trains the lower back, glutes using bodyweight alone, which is why it travels well and works as a warm-up, a substitute, or a full session on its own.
Is this safe if I have an existing injury?
The superman hold loads the knee, hip and lower back directly, so an existing problem there is the one to be careful about. If a rep reproduces your pain rather than producing normal training discomfort, stop the set and get it assessed. This is general fitness information, not medical advice.
