Five minutes. The goal is range you can control, not range you can reach.
World's Greatest Stretch
Hips, thoracic spine, hamstrings
From a deep lunge, plant the inside hand and drive the opposite elbow toward the floor, then rotate that arm to the ceiling. Follow the hand with your eyes.
5 each side
Easier: drop the rear knee to the floor. Harder: hold the rotation for five seconds at the top of each rep.
90/90 Hip Switch
Hip internal and external rotation
Sit with both knees bent at ninety degrees, one leg in front and one out to the side. Keeping the chest tall, sweep both knees across to the other side.
8 switches
Easier: hands behind you for support. Harder: lift the hands and switch without them, then pause upright between sides.
Ankle Rocker
Ankle dorsiflexion — the thing that limits most squats
In a half-kneeling position, drive the front knee forward over the toes without letting the heel lift. Hold a beat at the end of the range.
10 each side
Easier: hold a support and shorten the range. Harder: add a light band pulling the shin forward.
Banded Shoulder Dislocate
Shoulder flexion and external rotation
Hold a band wider than shoulder width, arms straight. Take it from the front of the thighs, over the head, to behind the hips. Widen the grip if you cannot keep the elbows locked.
10 slow reps
Easier: widen the grip. Harder: narrow it an inch at a time, never to the point the elbows bend.
Deep Squat Hold
Hips, knees, ankles under bodyweight
Sit into the bottom of a squat, heels down, elbows inside the knees. Gently push the knees out and breathe.
60 seconds
Easier: heels on a small plate, or hold a doorframe. Harder: add a light goblet weight to pull you deeper.
