Creatine monohydrate has more human research behind it than any other performance supplement, and the findings are consistent: modest improvements in strength, power and training volume, plus a small increase in lean mass. It is also cheap, which is why almost nobody markets it aggressively — there's no margin in it.
It increases the availability of phosphocreatine in muscle, which helps regenerate energy during short, intense efforts. Practically: an extra rep or two on heavy sets, slightly faster recovery between sets. Over months of training, more accumulated volume, which produces more muscle. It doesn't work by magic; it works by letting you train slightly harder.
Around 3-5g daily. It works by saturating muscle stores, which means consistency matters and timing doesn't — take it whenever you'll remember. Loading phases speed saturation up by a couple of weeks but aren't necessary. Monohydrate is the researched form; the expensive alternatives have no advantage.
Creatine draws water into muscle cells, which typically shows up as one to three pounds on the scale in the first weeks. That's intracellular water, not fat and not bloating. It's also why people mistakenly think creatine "stopped working" when the initial scale jump ends.
In healthy people, long-term studies have not shown kidney harm. The persistent myth comes from creatine raising creatinine, a marker used in kidney tests — a measurement artifact, not damage. If you have existing kidney disease, ask your physician. Some people get mild stomach upset at higher single doses; splitting the dose fixes it.
