Band Lateral Raise

Side delts, no momentum. A band lateral raise keeps tension on the side of the shoulder all the way up and gives you nothing to swing into. Raise the arms out until they are level with the shoulders, then lower slowly. Side delts grow on volume rather than load, which is exactly what a band is good at supplying.

Worked muscles are highlighted. The loop runs the band lateral raise from start to finish.

Setup

  1. Stand on the band, a handle in each hand at the sides.
  2. Slight bend in the elbows, chest tall.

How To Do It

  1. Raise both arms out to the sides until level with the shoulders.
  2. Lead with the elbows, not the hands.
  3. Lower slowly against the band.

Breathing

Exhale as you raise.

Common Mistakes

  • Swinging the torso to start the rep.
  • Raising above shoulder height, which hands the work to the traps.
Coach Sam's cue: Pour it out sideways, stop level.

Programming It

Three sets of 15-25.

Why This Exercise Works

The side delt has a short lever and a small cross-section, so it does not need much resistance. What it needs is tension in the top half of the range. A band delivers that better than a dumbbell, which is nearly weightless at the bottom and hardest only at horizontal.

Where You Should Feel It

A burn on the outside of the shoulder, building through the top half of the movement. If your traps take over and your shoulders shrug, drop to a lighter band and slow down.

Where It Fits in a Program

Side delts with constant tension and no momentum available. Put it late. Nothing here needs you fresh, and the reps are cheap to recover from.

Progressing and Regressing It

To progress the band lateral raise: move up a band, or stand further onto it. To regress it: use a lighter band and keep the elbows soft.

Who It's For

Anyone chasing shoulder width. Side delts respond to volume more than load, which is exactly what a band is good at. Ideal for home training.

Equipment and Substitutions

What you need for this one: a resistance band. No band? A cable stack does the same job with a flatter resistance curve: easier at the end range, harder at the start.

Common Questions

What muscles does the band lateral raise work?

The band lateral raise primarily trains the shoulders.

How many sets and reps should I do?

Three sets of 15-25.

What are the most common band lateral raise mistakes?

Most often: swinging the torso to start the rep; raising above shoulder height, which hands the work to the traps.

Do I need a resistance band to do this?

This version uses a resistance band, and it trains the shoulders. No band? A cable stack does the same job with a flatter resistance curve: easier at the end range, harder at the start.

Is this safe if I have an existing injury?

The band lateral raise puts the shoulder and elbow under load through a range many people have lost, so a cranky shoulder usually objects here before anything else does. Pain that pinches at a specific point is worth assessing; ordinary training discomfort is not. Not medical advice.
