Band Row
The row you can do in a hotel room, and the band gets harder exactly where you are strongest.
Setup
- Anchor the band at chest height, or loop it round your feet seated.
- Arms straight, shoulders back, slight lean away from the anchor.
How To Do It
- Pull the handles to the ribs, elbows tracking close to the body.
- Squeeze the shoulder blades together at the finish.
- Return slowly and let the band stretch you out.
Breathing
Exhale on the pull.
Common Mistakes
- Letting the band snap you back — the return is half the work.
- Shrugging instead of rowing.
Programming It
| Goal | Sets | Reps | Rest |
|---|---|---|---|
| Strength | 3–5 | 4–6 | 2–3+ min |
| Muscle | 3–4 | 8–12 | 60–90 sec |
| Endurance / Conditioning | 2–3 | 15–20 | 30–45 sec |
Why This Exercise Works
Rowing against a band loads the squeeze rather than the stretch. The band is tightest with the elbows behind the ribs, so the mid-back has to hold a contracted position under real tension — which is precisely the thing a heavy dumbbell row lets you skip by using momentum.
Where It Fits in a Program
The row you can do in a hotel room, and the band gets harder exactly where you are strongest. Do it while you are fresh; the quality of these reps sets the session's tone.
Progressing and Regressing It
To progress the band row: step back for more pre-tension, or hold the finish for two seconds. To regress it: step forward and reduce the tension.
Equipment and Substitutions
The version shown uses a resistance band. Cables replace bands for most of this. Bands are worth owning anyway: they travel, and they cost almost nothing.

Common Questions
What muscles does the band row work?
The band row primarily trains the back, lats, biceps. The listed muscles are highlighted in the animation above so you can see where the work should be felt.
How many sets and reps should I do?
Three sets of 12-20.
What are the most common band row mistakes?
Most often: letting the band snap you back; shrugging instead of rowing. Both are easier to catch on video than in the moment — film one set from the side and watch it back.
Do I need a resistance band to do this?
This version uses a resistance band, and it trains the back, lats, biceps. No band? A cable stack does the same job with a flatter resistance curve — easier at the end range, harder at the start.
Is this safe if I have an existing injury?
The band row loads the shoulder and elbow directly, so an existing problem there is the one to be careful about. If a rep reproduces your pain rather than producing normal training discomfort, stop the set and get it assessed. This is general fitness information, not medical advice.
