Band Pull-Apart

Wide and back. The band pull-apart drives the hands apart in front of you to work the rear delts and upper back, and it costs a few seconds between pressing sets. Shrug and the traps take the job instead. Done honestly it is the cheapest thing on this site for shoulders that press or a back that sits at a desk.

Setup

  1. Stand tall, band at chest height, hands just outside shoulder width.
  2. Slight bend in the elbows, thumbs up.

How To Do It

  1. Pull the band apart by driving the hands wide and back.
  2. Finish with the band near the chest and the shoulder blades together.
  3. Return under control. Do not let the band snap you back.

Breathing

Exhale as you pull apart.

Common Mistakes

  • Shrugging, which hands the work to the traps and leaves the rear delts idle.
  • Bending the elbows more as you pull, turning it into a row.

Two to three sets of 15-25, or between every pressing set.

Why This Exercise Works

A band pull-apart costs nothing, needs no setup, and directly loads the muscles that hold your shoulders back, the ones a desk and a bench press both work against. It is the highest ratio of shoulder-health benefit to effort in the whole library, which is why it belongs between sets rather than at the end of a list.

Where You Should Feel It

A squeeze between the shoulder blades and across the back of the shoulders. Nothing in the front. If your neck tightens, the traps are doing the work the rear delts should.

Where It Fits in a Program

The highest-value low-cost movement for shoulder health and posture. Treat it as the session's centrepiece rather than something you bolt on.

Progressing and Regressing It

To progress the band pull-apart: move up a band thickness, or narrow the grip. To regress it: widen the grip until the elbows stay straight.

Who It's For

Everyone who benches or sits at a desk. Cheap, fast, and worth doing between pressing sets rather than as a dedicated exercise.

What you need for this one: a resistance band. No band? A cable stack does the same job with a flatter resistance curve: easier at the end range, harder at the start.
