Half-Kneeling Face Pull

Rope to the forehead, elbows high. The half-kneeling face pull takes away the leg drive people quietly use to move more weight than their rear delts can handle. Pull the rope toward the face with the hands separating as they arrive. Leaning back is exactly what the kneeling position exists to stop, and it will halve the load you can use.

Setup

  1. Half-kneeling in front of a high pulley, rope in both hands.
  2. Down-side glute squeezed, ribs tucked.

How To Do It

  1. Pull the rope toward the face, hands separating as they arrive.
  2. Finish with the knuckles beside the ears and the elbows high.
  3. Return slowly under control.

Breathing

Exhale on the pull.

Common Mistakes

  • Leaning back to move the weight. Kneeling exists to prevent exactly that.
  • Pulling low, which turns it into a row.
Coach Sam's cue: Rope to the forehead, elbows high.

Programming It

Three sets of 12-20 per side.

Why This Exercise Works

Half kneeling removes the leg drive people unconsciously use to heave a face pull, and squeezing the down-side glute stops the lower back arching to fake the range. What is left is pure shoulder work, usually with a lot less weight than expected.

Where You Should Feel It

The back of the shoulders, with the half-kneeling stance stopping you leaning back to cheat. If you feel your lower back, the ribs have flared.

Where It Fits in a Program

Kneeling removes the leg drive people use to cheat a face pull. Do it while you are fresh; the quality of these reps sets the session's tone.

Progressing and Regressing It

To progress the half-kneeling face pull: add a plate, or hold two seconds at the finish. To regress it: reduce the load until you stop leaning back.

Who It's For

Anyone whose face pulls have turned into a whole-body lean. Kneeling removes the cheat and halves the weight you can use, which is the point.

Equipment and Substitutions

This version uses a cable and a rope. No cable stack? A band anchored at the same height is the closest thing, and it keeps the constant tension that makes this work.
