Band External Rotation

Elbow pinned to the ribs. Band external rotation trains the rotator cuff by swinging the forearm outward while the upper arm stays still. The moment the elbow leaves the ribs it becomes a row and the cuff stops working. Two minutes of this before upper body work does more for a shoulder than most of what gets sold for one.

Setup

  1. Band anchored at elbow height, elbow tucked against the ribs at ninety degrees.
  2. Stand side-on so the band pulls across the body.

How To Do It

  1. Rotate the forearm outward, keeping the elbow glued to the ribs.
  2. Stop when the forearm points straight ahead, no further.
  3. Return slowly against the band.

Breathing

Breathe normally throughout.

  • Letting the elbow leave the ribs, which turns it into a row.
  • Using a heavy band; the cuff is small and does not need it.

Two to three sets of 12-20 per side, often as a warm-up.

Why This Exercise Works

The rotator cuff is small, and it responds to frequency rather than load. This is the cleanest way to load external rotation without recruiting the delt to help: elbow pinned to the side, forearm rotating out. Two minutes of this before pressing does more for shoulder health than any amount of stretching.

Where You Should Feel It

A small, specific effort deep in the back of the shoulder. It should never be dramatic. If you feel your bicep or your neck, the elbow has drifted off your side and bigger muscles have taken over.

Where It Fits in a Program

The small drill that keeps the shoulder able to do all the big ones. Slot it after the heavy work, where it adds volume without stealing from anything.

Progressing and Regressing It

To progress the band external rotation: move up a band, or hold the end position for two seconds. To regress it: use a lighter band and keep the elbow pinned.

Who It's For

Everyone who presses or throws. Two minutes before upper body work does more for shoulder longevity than any stretch. Essential if you have had a shoulder injury.

Equipment and Substitutions

What you need for this one: a resistance band. Cables replace bands for most of this. Bands are worth owning anyway: they travel, and they cost almost nothing.
